サプリメント

根拠が強いのはクレアチンだけ。カフェインはトレーニングの質を上げる道具として使う。

結論

  • クレアチンモノハイドレート 3〜5 g/日 を毎日飲む。タイミングは気にしなくていい
  • カフェインは、トレーニングの60分前に 210〜420mg(3〜6 mg/kg)。夕方以降のトレーニングでは睡眠を削らない量にする
  • タンパク質が足りていれば、BCAAやEAAは要らない

クレアチン

筋トレにクレアチンを併用すると、除脂肪量が 約1.1〜1.5kg 上乗せされる。トレーニング経験者でも初心者と同じくらい効く。

  • 61本の試験のメタ分析で、除脂肪量が+1.39kg(95%信頼区間 1.07〜1.70)。経験者と初心者で差はなかった(Ashtary-Larky 2025)
  • ほかのメタ分析でも +1.14kg(Desai 2024)、男性で +1.46kg(Delpino 2022)と、結果がそろっている
  • 2026年の63研究のメタ分析でも、除脂肪量への効果はプラス(Wang 2026)

ただし、筋厚を直接測ると効果は 小さい。除脂肪量の増加の一部は筋肉内の水分。

部位ごとの筋肥大を見たメタ分析では、効果量は0.11(95%信用区間 −0.02〜0.25)と小さかった(Burke 2023)。それでも費用が安く、安全性のデータも厚いので、飲む価値は十分ある。

1日3〜5gの長期摂取は安全とされている。

ISSNの見解表明は、健康な人の長期摂取は安全としている(Kreider 2017)。ローディング(最初の5〜7日に約20g/日)は、効果が出るのを早めるだけで、しなくてもいい。

カフェイン

3〜6 mg/kg のカフェインは、筋力とパワーを小さいながら確実に上げる。

  • メタ分析で、筋力の効果量0.20、パワーの効果量0.17(Grgic 2018)
  • 21本のメタ分析をまとめたアンブレラレビューでも、効果は一貫していた(Grgic 2020)
  • ISSNは、トレーニングの約60分前に3〜6 mg/kgを推奨している。効く最小量は約2 mg/kg(Guest 2021)

筋肥大そのものを直接増やすという証拠はない。セッションの質が上がる分、間接的に効くかもしれない、という程度。

根拠が弱い・不要なもの

タンパク質が足りていれば、BCAA・EAAを足す意味はない。HMBは経験者での結果がまちまち。テストステロンブースター系のハーブには、良い根拠がない。
